What Are Macronutrients?

Macronutrients — protein, carbohydrates, and fat — are the three calorie-providing nutrients your body uses for energy, structure, and biological functions. Each gram of protein provides 4 calories, each gram of carbohydrate provides 4 calories, and each gram of fat provides 9 calories [1].

The IOM Acceptable Macronutrient Distribution Ranges (AMDR) are: Protein 10–35%, Carbohydrates 45–65%, and Fat 20–35% of total calories. However, individual needs vary based on activity level, goals, and personal preference.

Macro Presets Explained

  • Balanced (30/40/30): A moderate split suitable for general fitness and active lifestyles
  • High Protein (40/30/30): Emphasizes protein for individuals focused on resistance training and muscle maintenance
  • Low Carb (30/20/50): Reduces carbohydrate intake in favor of higher fat — a popular approach for some individuals
  • Keto (25/5/70): Very low carbohydrate, high fat ratio used in ketogenic eating patterns
  • Zone (30/40/30): The Zone Diet ratio developed by Dr. Barry Sears [2]
  • Endurance (20/55/25): Higher carbohydrate for sustained energy during endurance activities
  • Custom: Set your own percentages — the calculator ensures they sum to 100%

Grams vs. Percentages

This calculator converts percentages to daily grams and per-meal targets. For example, 30% protein on a 2,000-calorie plan equals 600 calories ÷ 4 = 150g protein per day. Distributing across 4 meals gives approximately 37.5g per meal.
