How the Estimate Works

This calculator uses the standard MET-based calorie formula referenced by the American College of Sports Medicine:[3]

Calories = (MET × 3.5 × Weight_kg × Duration_min) ÷ 200

Each exercise has a published MET value from the 2024 Adult Compendium of Physical Activities, which catalogues over 1,100 activities with standardized energy cost measurements.[9]

In multi-activity mode, the calculator computes calories for each exercise segment separately, then sums them. The weighted-average MET shown in the results reflects the combined intensity across all segments.

Exercise Types Explained

Gym Cardio

Machines like elliptical (5.0 MET), stair climber (9.0 MET), rowing ergometer (7.0-12.0 MET), and stationary bike. The wide MET range reflects significant intensity differences.[1]

Bodyweight / Resistance

Calisthenics from light planks (2.8 MET) to vigorous burpees (8.0 MET), plus free weight training at light (3.5 MET) to vigorous (6.0 MET) effort levels.[1]

Flexibility / Stretching

Gentle stretching (2.3 MET), Hatha yoga (2.5 MET), up to Bikram/hot yoga (5.0 MET) and Pilates (1.8-2.8 MET). Generally the lowest calorie-burning category.[1]

Circuit / HIIT

The highest calorie-burning category. Tabata training (14.5 MET), CrossFit WODs (12.0 MET), boot camp (10.0 MET), and jump rope (11.8-14.0 MET).[6]

Aerobics / Dance

General aerobics (7.3 MET), step aerobics (5.5-8.5 MET depending on step height), Zumba (8.0 MET), and ballroom dancing (4.5 MET). Combines cardiovascular effort with coordinated movement.[7]

Intensity Factor

Exercise intensity is the single largest factor in calorie expenditure after body weight. The Compendium classifies activities as:[1]

  • Light (<3 MET): Stretching, gentle yoga, foam rolling, traditional Pilates
  • Moderate (3-5.9 MET): Brisk walking, moderate circuit training, Vinyasa yoga, dancing
  • Vigorous (6+ MET): HIIT, jump rope, rowing, stair climbing, Zumba, CrossFit

A vigorous exercise can burn 2-5 times more calories per minute than a light one. However, higher intensity also limits how long most people can sustain the effort.[5]

Body Weight Factor

Body weight has a direct linear effect on calorie expenditure. A person weighing 100 kg will burn approximately 43% more calories than a person weighing 70 kg doing the same activity at the same intensity and duration.[3]

This is because moving a heavier body requires more mechanical work, and the MET formula scales directly with body mass. The relationship holds across all exercise types and intensities.[8]
