The Four Training Zones

Easy / Long Run

Marathon pace + 60–90 seconds per mile. This zone makes up the majority of your weekly mileage. It builds aerobic base without adding recovery-limiting stress. The long run is done at this pace and capped at 16 miles.

Marathon Pace (Strength)

Your goal marathon pace, exactly. These workouts teach your body to sustain race effort on cumulative fatigue. Typically 10–16 miles of total MP running within a workout.

Tempo

Marathon pace minus 10–15 seconds per mile. Sustained efforts of 6–10 miles that improve your ability to clear metabolic byproducts and maintain faster paces.

Speed (5K–10K Pace)

Intervals at 5K to 10K race-equivalent pace. Develops VO2max, running economy, and neuromuscular coordination. Performed as 400m–mile repeats.

Heat & Humidity Adjustment
